A Realistic Weekly Meal Plan for Busy Women Over 40

Most meal plans online look beautiful and fall apart by Wednesday. They need too many ingredients, too much time and too much willpower. This one is different. It's built on a simple formula you can repeat all week, with easy swaps for your family's tastes.

    The simple plate formula

At each main meal, aim for:

    • A palm of protein: chicken, fish, eggs, lean meat, tofu, legumes or Greek yoghurt
    • Two handfuls of vegetables or salad
    • A small fist of slow carbohydrates: brown rice, wholegrain bread, potatoes with skin, oats or legumes
    • A thumb of healthy fat: olive oil, avocado, nuts or seeds

This keeps you full, protects your muscle and steadies your blood sugar. You can read why protein matters so much in my post on protein for women over 40.

    A sample day

Breakfast: Greek yoghurt with oats, berries and a spoon of chia seeds.

Lunch: A big salad with leftover roast chicken, chickpeas, cherry tomatoes, cucumber and a drizzle of olive oil.

Snack: An apple and a small handful of almonds.

Dinner: Salmon with roast sweet potato and steamed greens.

Seven easy dinners for the week

    1. Monday: Chicken and vegie stir-fry with brown rice
    2. Tuesday: Beef and lentil bolognese with zucchini or wholemeal pasta
    3. Wednesday: Sheet-pan salmon with sweet potato and broccoli
    4. Thursday: Chicken burrito bowls with beans, salsa and avocado
    5. Friday: Homemade pizza on wholemeal wraps, loaded with vegies
    6. Saturday: Barbecue lean steak or fish with a big salad
    7. Sunday: Slow-cooker chicken and vegetable soup, with leftovers for Monday's lunch

    Shortcuts that save time

    • Cook once, eat twice. Make extra dinner for tomorrow's lunch.
    • Use frozen vegetables. They're just as nutritious and always ready.
    • Buy a roast chicken. Instant protein for salads, wraps and bowls.
    • Keep tins on hand. Lentils, chickpeas, beans and tuna make quick meals.
